There are plenty of exercises that can build a bigger chest, but relatively few make it easy to slow down, bring the upper arm firmly across the body and hold a strong contraction without balance or grip becoming the limiting factor.
That is where the side chest press can be useful.
This is an unconventional variation of the seated chest press in which you sit sideways on the machine, brace one side of your body against the upright back pad and press with one arm across the front of your torso. A more descriptive name would be the side-seated unilateral chest press, although many lifters simply refer to it as a side chest press.
The position changes the movement from a conventional forwards press into a combination of pressing and horizontal adduction. In other words, the upper arm travels across the body as the pectoral muscle shortens.
This can produce a particularly strong contraction near the centre line of the chest. It is often described as an โinner chestโ exercise, although there is no separate inner-chest muscle that can be isolated. What you are really doing is training the pectoralis major in a shortened position and placing greater emphasis on its role in drawing the upper arm across the torso.
The exercise will not replace presses performed through a longer range of motion, nor should it become the foundation of every chest workout. Used as a controlled accessory movement, however, it can help you understand what a full pectoral contraction feels like and add useful training volume without relying on a traditional fly.
What Is the Side Chest Press?
The side chest press is a single-arm exercise performed on a seated chest press machine.
Instead of sitting normally with your back flat against the pad, you turn sideways so that one side of your torso rests against it. You then use the arm furthest from the back pad to press the machine handle across the front of your body.
For example, to train the right side of your chest:
- Sit with your left side against the back pad.
- Take hold of the appropriate handle with your right hand.
- Brace your torso against the pad.
- Press the handle across the front of your chest.
- Squeeze the right pectoral muscle at the end of the movement.
You would then reverse the setup to train the left side.
The exercise works best on a machine whose handles travel relatively straight forwards. Machines that arc sharply upwards may turn the exercise into more of an angled shoulder press and make the sideways setup awkward.
Not every chest press machine will suit this variation. The seat, handle position, movement path and safety stops must all allow you to sit securely without twisting or placing the shoulder in an uncomfortable position.
Does the Side Chest Press Work the Inner Chest?
The phrase โinner chestโ is commonly used in bodybuilding, but it needs some anatomical context.
The main chest muscle is the pectoralis major. It is a broad, fan-shaped muscle whose fibres run from the collarbone, breastbone and ribs towards the upper arm.
There is not a completely separate inner-chest muscle that can be isolated independently.
However, you can select movements that place the pectoralis major under considerable tension as the upper arm moves across the body. This shortened position often creates a strong sensation close to the sternum, which is why lifters describe it as an inner-chest contraction.
The side chest press emphasises:
- Horizontal adduction of the upper arm
- Pectoral shortening near the end of the repetition
- Unilateral chest control
- A deliberate peak contraction
- Pressing across the body rather than simply forwards
It cannot change where your chest muscle attaches or create a new line down the centre of your chest. The appearance of the central chest is also influenced by genetics, overall muscle development and body-fat levels.
What the exercise can do is strengthen and develop the pectoralis major while helping you feel its fully contracted position more clearly.
Which Muscles Does the Side Chest Press Work?
Pectoralis Major
The pectoralis major is the primary muscle being trained.
Its key roles include:
- Bringing the upper arm across the body
- Moving the arm forwards
- Internally rotating the upper arm
- Producing force during pressing movements
The sideways position encourages the working arm to travel towards and sometimes slightly beyond the centre line of the torso, depending on the machine.
Anterior Deltoid
The front of the shoulder assists with moving the upper arm forwards.
A stable setup and sensible load can help prevent the shoulder from dominating the movement.
Triceps Brachii
The triceps extend the elbow as the handle is pressed.
Because the elbow is still involved, this is not a pure fly or isolation movement. However, the machine and arm position may make it easier to focus on the chest than during an unsupported cable crossover.
Biceps and Forearms
The biceps and forearm muscles help stabilise the elbow, wrist and grip.
They are not the main targets, but they remain involved in controlling the handle.
Core and Torso Stabilisers
The obliques, abdominal muscles and spinal stabilisers help keep your torso fixed against the pad.
You should not rotate your entire body to move the handle.
Why Can the Side Chest Press Feel So Effective?
The exercise can feel noticeably different from both a conventional chest press and a cable fly.
There are several reasons for this.
Greater External Stability
During a standing cable crossover, your body must resist forces trying to pull you backwards and rotate your torso.
Your feet, core, shoulders, elbows, wrists and grip all contribute to maintaining position.
With the side chest press, the back pad and seat provide additional support. By bracing one side of your torso against the pad, you reduce some of the balance and whole-body stability demands.
This does not remove the joints from the movement, and it does not send force directly into the chest while bypassing the elbow or wrist. Those joints are still part of the kinetic chain.
What the machine may do is make them less likely to become the limiting factor, particularly compared with an unsupported cable movement.

A Pressing Grip Rather Than a Wide Fly Position

The side chest press uses a more compact arm position and a pressing action. This shorter lever may allow you to control a heavier external load than you could use during a fly.

The side chest press may have a relatively limited stretch at the beginning of the repetition.
Its main appeal is the opposite end of the movement: the point where the upper arm has travelled across the body and the pectoralis major is strongly shortened.
Because the machine continues resisting the press, you can pause at this point and deliberately squeeze the chest.

Both exercises can train the chest as the arms move across the body, but they do so differently.

They can also be used together, provided your total chest volume remains appropriate.
Choosing the Right Chest Press Machine
The success of this exercise depends heavily on the machine.
Look for a seated chest press with:
- A stable seat
- A tall upright back pad
- Independently moving handles, if possible
- A relatively straight pressing path
- Handles that can be reached comfortably from the sideways position
- A weight stack that allows small adjustments
- Sufficient room to position your legs securely
A machine that arcs steeply upwards may shift more work towards the anterior deltoids.
Avoid using the machine sideways when:
- You cannot sit securely on the seat
- The pad does not support your torso
- The handle forces your wrist into an awkward angle
- The shoulder begins excessively far behind your body
- The machine has a fixed bilateral mechanism that twists your torso

How to Perform the Side Chest Press
Setting Up to Train the Right Pectoral
- Select a light weight while learning the movement.
- Sit sideways on the chest press seat.
- Place your left side against the upright back pad.
- Keep your hips firmly on the seat.
- Position both feet securely on the floor.
- Take hold of the appropriate handle with your right hand.
- Keep your wrist straight and aligned with your forearm.
- Position your elbow slightly below shoulder height.
- Brace your core and prevent your torso from rotating.
- Allow the shoulder blade to remain controlled without forcing it into an extreme position.
Your exact grip and elbow angle will depend on the machine.
The starting position should produce mild tension through the chest without pulling the shoulder uncomfortably backwards.
The Pressing Phase
- Begin pressing the handle across the front of your body.
- Think about moving your upper arm towards the centre of your chest.
- Extend the elbow naturally as you press.
- Keep your torso braced against the pad.
- Avoid twisting your shoulders to chase extra range.
- Continue until you reach the strongest comfortable contraction.
- Squeeze the working pectoral deliberately.
The end position should feel like a chest contraction rather than simply a locked elbow.
The Peak Contraction
At the end of the movement:
- Keep the shoulder down
- Avoid rounding your entire torso
- Maintain a neutral wrist
- Hold the handle still
- Contract the chest deliberately
A one-second pause is enough for most repetitions.
Longer holds can be used selectively, particularly during the final lighter set.
The Return Phase
- Allow the handle to return slowly.
- Resist the weight rather than letting it pull your arm back.
- Maintain contact between your torso and the pad.
- Stop when you feel a comfortable opening through the chest.
- Do not force a deep stretch that compromises the shoulder.
- Begin the next repetition while tension remains on the muscle.
Complete the set before turning around to train the opposite side.
The Correct Range of Motion
The range of motion will often be shorter than it is during a cable fly or dumbbell fly.
That is not necessarily a fault.
The exercise is strongest in the shortened and contracted portion of the movement. Trying to create an exaggerated stretch may force the shoulder too far behind the torso or cause you to lose your stable position.
Use the largest range you can control while maintaining:
- A comfortable shoulder position
- A stable wrist
- Torso contact with the pad
- Tension through the pectoral muscle
- A smooth machine path
The side chest press should complement exercises that train the chest at longer muscle lengths rather than replace them.
A balanced chest workout might include:
- A flat or incline press
- A controlled fly or cable crossover
- The side chest press for shortened-position work
Suggested Pyramid and Drop-Set Method
This exercise can work particularly well with an ascending pyramid followed by a substantial drop set.
A five-set structure might look like this:

This is the only heavy set that needs to reach, or come very close to, muscular failure.
Aim for a minimum of six controlled repetitions.
If you cannot complete six without twisting, shortening the movement or losing wrist position, the weight is too heavy.
Set Five: The High-Rep Drop Set
Reduce the load by at least 50 per cent.
Depending on the machine and the weight used on the fourth set, a reduction of approximately 60โ80 per cent may be appropriate.
The purpose is not to choose an exact percentage for its own sake. Select a load light enough that you can:
- Remove unnecessary momentum
- Keep the torso completely stable
- Focus on the pectoral contraction
- Accumulate controlled repetitions
- Continue until technical failure
This set may produce a strong burning sensation.
A burn or intense muscular fatigue can be expected. Sharp pain, joint discomfort or sudden cramping is a reason to stop.
Three-Second Holds Every Third Repetition
During the final set, you can hold the peak contraction for three seconds after every third repetition.
For example:
- Repetitions 1โ3, then hold
- Repetitions 4โ6, then hold
- Repetitions 7โ9, then hold
Continue until you can no longer complete another controlled repetition.
The holds increase time under tension and make a light load considerably more difficult. They are an intensity technique, not something required on every working set.
Rest Periods
For the ascending pyramid:
- Rest for 60โ90 seconds after lighter sets
- Rest for 90โ120 seconds before the heaviest set
Before the final drop set:
- Rest for approximately 60โ90 seconds
- Reduce the weight
- Complete the set without further rest
When training one side at a time, the non-working side receives some recovery while the opposite side is being trained.
Keep the sequence consistent so both sides receive similar rest periods.
Where Should the Side Chest Press Fit Into a Workout?
This exercise is best used as an accessory movement rather than your main chest lift.
A practical order would be:
- Flat Dumbbell Bench Press
- Incline Press
- Cable Crossover or Pec Deck
- Side Chest Press
Alternatively, use the side chest press in place of another isolation exercise:
- Barbell or Dumbbell Press
- Incline Machine Press
- Side Chest Press
- Press-Ups
Performing it later in the workout allows you to focus on contraction after heavier pressing has already provided the main mechanical stimulus.
It may also work well as the final chest exercise because the stable machine position makes controlled fatigue techniques easier to manage.
How Many Sets Should You Perform?
The five-set pyramid and drop-set method is demanding.
You do not necessarily need five hard sets for each side every time you train.
For most lifters, one of the following approaches will be sufficient:
Standard Method
- 3 sets
- 8โ15 repetitions
- One to two repetitions in reserve
Pyramid Method
- 4 ascending sets
- 12, 10, 8 and 6โ8 repetitions
- Only the final heavy set close to failure
Pyramid Plus Drop Set
- 4 ascending sets
- 1 lighter high-repetition drop set
- Use during selected hypertrophy sessions
The final option is better suited to intermediate lifters who already understand their recovery and can distinguish muscular fatigue from joint discomfort.
Common Side Chest Press Mistakes
Using an Unsuitable Machine
Not every chest press is designed in a way that permits safe sideways positioning.
Do not force the movement if the seat, pad or handle path feels unstable.
Rotating the Torso
Twisting the entire body may move the handle farther, but it reduces the amount of controlled chest work.
Keep your ribs, hips and shoulders stable against the pad.
Pressing Only With the Triceps
If you focus only on straightening the elbow, the movement may feel more like a triceps press.
Think about drawing the upper arm across your chest while the elbow extends naturally.
Using Too Much Weight
Heavy loading can cause:
- Torso rotation
- Wrist collapse

No single exercise will transform every physique.
Your personal response may be excellent because the movement suits your anatomy, machine access and ability to connect with the target muscle. Another lifter may respond better to cable crossovers, pec-deck flyes or unilateral cable presses.
Treat the side chest press as a useful option, not a compulsory secret exercise.
Can Beginners Perform the Side Chest Press?
A beginner can perform it, but should first be comfortable with a standard machine chest press.
The standard version teaches:
- Basic pressing control
- Wrist and elbow alignment
- Shoulder positioning
- How to select a suitable load
Once that movement feels natural, the sideways variation can be introduced with a light weight.
Beginners do not need the full pyramid and high-repetition drop-set method. Two or three controlled sets of 10โ15 repetitions are enough to learn the exercise.
Safety Considerations
Because this is a non-standard machine position, take extra care when setting up.
Before beginning:
- Check that the seat is stable
- Confirm that your hips remain fully supported
- Keep both feet on the floor
- Test the movement with the lightest available weight
- Make sure the handle does not force the wrist backwards

Press the handle across the body by moving the upper arm rather than simply locking out the elbow. At the end of the repetition, pause long enough to feel the working pectoral fully contract before returning under control.
The shorter range and supported position may allow you to concentrate on the contracted end of the movement more effectively than you can during a cable fly. Combined with presses and longer-range chest exercises, it can provide a useful additional stimulus and improve your awareness of how the pectoral muscle should feel when fully shortened.
Start light, build the load gradually and reserve failure techniques for the appropriate sets. The exercise should challenge your chestโnot your ability to twist against the machine.
